Most Recovery Methods Are a Waste of Money

The recovery industry has convinced athletes that better recovery requires more products, more technology, and more spending. But the evidence tells a different story.
In this episode, CTS Coaching Director Cliff Pittman ranks the most popular recovery methods from S-Tier to D-Tier and explains what the research actually says about sleep, nutrition, hydration, active recovery, ice baths, massage, compression, cryotherapy, supplements, and more.

Ranking Recovery Without The Hype
SPEAKER_00We ranked popular recovery methods from S tier to complete waste of time. And some of what's in the waste of time category might surprise you, especially if you've been spending money on it. I'm Cliff Pittman, Pro Ultrarunning Coach and Director of Coaching at CTS. I coach athletes from first-time ultrarunners to professional and world-class competitors.
Why The Recovery Industry Wins
SPEAKER_00Before we get into the rankings, let's talk about why this video exists. The recovery industry is worth billions of dollars and it built largely on athlete anxiety, the fear that you're not recovering well enough, not doing enough between sessions, not getting the edge that everyone else seems to have. The gap between what the evidence actually supports and what athletes spend their time and money on is enormous. The result is athletes majoring in marginal interventions while neglecting the basics that actually move the needle for performance. Today we're closing that gap. A ranked, evidence-based guide to what actually works, what kind of works, and what is a complete waste of your time and money. One more thing before we start. This video is going to generate some strong reactions. When people find out that something they've been doing for years or spending significant money on doesn't have meaningful evidence behind it, the response is often frustration or even defensiveness. And that's understandable. Nobody likes finding out that they've been misled by sophisticated marketing. But the goal here isn't to be contrarian, it's to share what the evidence actually says so you can make better decisions about where to spend your time, energy, and money. If something you rely on ends up in the D tier, that doesn't mean you have to stop doing it. It means you should stop counting on it as a meaningful part of your recovery. Here's how the tiers work. S tier. These are your non-negotiables. The evidence overwhelmingly supports this. If you skip these, then nothing else matters. A tier, these are well supported, meaningful benefits. Do these alongside the S tier basics. B tier, these are modest benefits, and they're worth doing if they are accessible. These are your legitimate marginal gains. C tier, very limited evidence behind these. Small effect size, probably not worth prioritizing. And D tier, these are no meaningful evidence whatsoever. It's a complete waste of your time and money. Alright, let's get into it. S
S Tier Nonnegotiables That Work
SPEAKER_00tier. First is sleep. This is the single most powerful recovery intervention available to any athlete, and it is completely free. During sleep, your body releases growth hormone, repairs damaged tissue, restores neuromuscular function, replenishes glycogen, and regulates immune function. No recovery intervention compensates for poor sleep. Now for athletes, the target is eight to nine hours. And practical steps that are actually supported by evidence are consistent sleep and wake times, a dark and cool room, and no screens in the hour before bed, and no alcohol close to bedtime. Alcohol destroys sleep architecture, so you may fall asleep faster, but you're not recovering the way that you think you are. Now, this is free. Nutrition. You cannot recover from training that you haven't fueled for. Caloric adequacy is the foundation here. And eating enough on hard training days is the primary nutritional challenge for ultrarunners training at higher volumes. Protein drives muscle protein synthesis and repair. And according to the ISSN position stand on ultrarunning nutrition, you should take 1.6 to 2.2 grams of protein per kilogram of body weight. Now, carbohydrate restores glycogen, which is the primary fuel depleted in endurance training. Now, this is not supplementation, this is real food. And get this right before you spend a dollar on anything else. Next is hydration and rehydration. Rehydrating post-exercise with sodium is very well supported. The target is approximately 150% of fluid lost, so know your sweat rate at given temperatures or weigh yourself before and after long sessions to calculate how much you need to replace. Your post-run fluid or meal should contain sodium to allow fluid to actually be retained and used. Training load management. This is the most underappreciated recovery tool in endurance sports. Recovery is only possible if the training load allows for it. So hard days hard and easy days genuinely easy. Running easy days too hard is the most common way athletes undermine their own recovery without ever realizing it. And periodized training with deliberate recovery phase is not optional. Alright, that's S tier. Sleep, nutrition, hydration, load management. Get these right before you spend time or money on anything else. A
A Tier Tools For Real Gains
SPEAKER_00tier. These are well supported with meaningful benefits. Do these alongside the S tier basics. Active recovery. Low intensity movement after a hard effort, such as an easy walk, an easy bike ride, or maybe even a light swim, maintains blood flow to damage tissue, supports the repair process, and reduces perceived soreness. The mechanism is sound. Increased circulation without additional muscle damage. It is not the same as rest. It is a distinct and complementary recovery tool. An easy run the day after a hard session is not just maintaining fitness. It is a recovery intervention with evidence behind it. Stress management. Psychological stress draws from the same recovery pool as physical stress. Now, this is not a soft concept, it is physiology. Activation of the stress response from life demands, work pressure, relationship stress, sleep anxiety, it all elevates cortisol and directly impairs recovery. Athletes who manage mental stress recover faster from equivalent physical loads. Practical application here is to identify and reduce non-training stressors during high load training periods. If it's a training camp, ask the family to help with childcare, take off work and truly disconnect. Really consider the impact here during peak training volume and a taper. B
B Tier Marginal Gains Worth Trying
SPEAKER_00tier. Modest benefits with these and they're worth doing if they are accessible. These are your legitimate marginal gains. Creatine. This is the most evidence-supported supplement for recovery in sports nutrition and one of the very few that earns genuine tier placement. Creatine is well established for reducing muscle damage markers and accelerating recovery between high-intensity efforts. It is particularly relevant for athletes doing strength training alongside running. Just 3 to 5 grams per day, no loading phase required, and it's a cheap and accessible product in pure creatine monohydrate form. Massage. There is a genuine evidence for massage-reducing DOMS, delayed onset of muscle soreness, and improving perceived recovery. The mechanism is plausible. Increased blood flow, reduced muscle tension, parasympathetic activation. The effect size here is modest, and cost and accessibility are the primary barriers for most athletes. Compression. Both compression garments and pneumatic compression devices have some evidence for reducing DOMS and improving perceived recovery. Post-exercise use has slightly more support than wearing compression during exercise. The effect size is modest, but consistent across studies. Compression garments are low cost and accessible, so they may be worth doing. The evidence doesn't separate them dramatically enough to justify the price difference for most athletes. But like I tell my athletes, if it forces you to sit down for 30 minutes with the book and relax, that's a benefit in the form of rest and stress management. Tart cherry juice. One of the more credible supplementation options, and one that often surprises people. A study published in the Scandinavian Journal of Medicine and Science and Sport showed that marathon runners who consume tart cherry juice had reduced muscle damage markers and inflammation compared to a placebo group. 30 milliliters of concentrate twice daily in the days surrounding a hard effort or race is the practical application. The effect size is modest, but the evidence is real. Heat exposure in the form of post-exercise sauna. Before I talk about this one, I need to make an important distinction so that I'm not misleading you. Using heat for recovery and using heat for adaptation are not the same thing. Heat acclimation, the protocol I covered in the heat training video, is a deliberate training stress. 10 consecutive sessions driving plasma volume expansion and thermoregulatory adaptation. That protocol draws from your recovery pool. It is the opposite of recovery, it is stressful training. Post-exercise sauna as a recovery tool is a different and more modest application. The proposed mechanisms are increased blood flow, parasympathetic activation, and muscle relaxation, not adaptation to heat. So lower doses, lower demand, very different intent. So if you like getting in the sauna occasionally because it feels good, go for it. For recovery specifically, think of it as a tool that supports recovery through relaxation and blood flow, not one that accelerates it dramatically.
C Tier Ice Baths And Sleep Aids
SPEAKER_00C tier. Very limited evidence here and small effect size. Probably not worth prioritizing. Cold water immersion, ice baths. Now this one is nuanced, and I want to be precise about it because the conversation online rarely gets it right. Cold water immersion does reduce acute inflammation and perceived soreness, and that part is very real. The problem is that an inflammatory response is exactly what you want from training. Inflammation is part of the adaptation signal, and blunting it blunts the adaptation. Roberts and colleagues published research in the Journal of Physiology showing that cold water immersion blunted strength adaptations in resistance trained athletes. Now, for endurance athletes, the picture is less clear. Endurance adaptations rely on different signaling pathways than strength adaptations. So the interference may be less pronounced. The honest position is that it is probably not harmful for endurance athletes and moderate use, but not meaningfully moving the needle on recovery either. And that's why it's in the C tier. Where it has a legitimate case is stage racing, when you need acute recovery between consecutive race days and long-term adaptation is less important than showing up to perform the next day. In that scenario, cold water immersion makes more sense. Sleep support supplements. A small group of supplements have modest evidence for improved sleep quality in specific context. And since sleep is S tier, anything that genuinely supports sleep is worth a brief mention. Magnesium has some evidence for improving sleep quality and deficient individuals. If you have a test that says you are deficient, addressing it through food first, leafy greens, nuts, and seeds, and supplementing if dietary intake is insufficient is reasonable. Magnesium, citrate, or glycinate are better absorbed than magnesium oxide. As always, consult with a dietitian for guidance here. Melatonin has evidence for sleep onset, but not for sleep quality. It can be useful for travel and circadian disruption, but not a nightly dependency. Beyond those two, the evidence for sleep supplements drops off quickly.
D Tier Expensive Myths And Marketing
SPEAKER_00D tier. There is no meaningful evidence for these. In my opinion, it's a complete waste of time or money. Now before I go through this list, one important distinction. Most of what's in D tier has a plausible theory behind it, just no meaningful evidence to support it. That's actually how most of the recovery industry works. You take a mechanism that sounds scientific, may have a kernel of truth, build a product around it, and market it before the research catches up. There are thousands of examples of this, but nobody talks about it after it's off the shelf. There is one exception on this list, and I'll name it when we get there. Alright, cryotherapy chambers. This intervention has even less evidence than cold water immersion, which itself has modest evidence at best. It's higher cost, less accessible, less studied. The cold exposure and cryotherapy chamber is shorter and less controlled than a simple cold bath. If cold water immersion lands in C tier, cryotherapy has even less justification. The cost to benefit ratio is indefensible. Cupping. This is the exception I mentioned earlier. Every other intervention on this list has at least a plausible mechanism, a theory about how it could work, even if the evidence doesn't support it. Cupping doesn't even have that. The marks cupping leaves are just bruising from suction. There is no credible physiological pathway by which suction on the skin accelerates muscle recovery. Zero mechanistic plausibility. Zero peer-reviewed evidence. Cupping is popular because some elite athletes have used it and it looks dramatic on camera. But the evidence is just not there. And correlation is not causation. Dry needling. There's some evidence for pain management and trigger point release, but there is zero evidence for accelerating recovery. Dry needling may have a legitimate place in pain management, injury management. Now I'm not disputing that, but it does not belong in a recovery conversation. Similarly, static stretching. Static stretching does not reduce dumps. This is well established in the literature, and that might surprise you. A Cochrane review by Herbert and colleagues found that stretching before or after exercise does not meaningfully reduce muscle soreness or injury risk. Now, static stretching has many other benefits, including improved acute range of motion. That is a different benefit from recovery. If you enjoy stretching, then stretch. Just don't count it as recovery work. Ketones. Exogenous ketone supplements like ketone esters have generated genuine research interest, and I want to be fair about that. The proposed mechanism is real. Exogenous ketones may accelerate glycogen resynthesis by providing an alternative fuel source and potentially reducing muscle protein breakdown. Early research by Haltworth and colleagues showed some promising findings, but subsequent research has been far less consistent. The glycogen resynthesis findings haven't replicated cleanly. Performance benefits have been similarly inconsistent. Some studies show benefit, others show nothing, and a few actually show impairment. The evidence base is too immature and too inconsistent to recommend ketones as a recovery intervention. And the cost of ketone esters specifically is extremely high to what the evidence supports. This is D tier right now, not because the theory isn't plausible, but because the evidence isn't there yet. If that changes, the tier placement changes. And that's how science works. Most supplements fall into the D tier. The supplement industry is largely unregulated and overwhelmingly unsupported by evidence for recovery specifically. The general rule is simple. If a supplement isn't creatine, tart cherry juice, or magnesium, assume it doesn't work for recovery until proven otherwise. BCAAs show no meaningful benefit beyond adequate total protein intake. Glutamine shows no evidence for recovery benefit and healthy athletes consuming adequate protein. And then there's Nomeo, a broccoli derived supplement marketed primarily around reducing lactate during exercise, with secondary claims around recovery via reduced oxidative stress and accelerated post-exercise repair. The active ingredient is ITCs, which activate the NRF-2 pathway and have a very genuinely interesting mechanistic theory behind them. But the research behind Nomeo comes primarily from studies co-authored by the company's own founders. And one of the key supporting studies is not yet peer-reviewed. Yet, elite athletes are using it and endorsing it, and that's not evidence. That's just marketing. The theory can be real, but the evidence is not there. And at the current price point, you're paying a premium for preliminary science. This is exactly what the recovery industry does well. The Simple Recovery Plan And Next Steps
SPEAKER_00table. Don't leave your money on the table instead. Here's the simple message: the recovery industry wants you anxious and spending on solutions. The evidence says something much simpler. Sleep, eat, hydrate, manage your training load. Those are the four S tier because they are where the overwhelming majority of your recovery actually happens. Active recovery and stress management are the best of what's left. Creatine, massage, compression, and tart cherry juice are worth doing if accessible, but none of them compensate for poor sleep or inadequate fueling. Major in the basics, minor in the marginal gains.
